Protein Intake Calculator

Daily protein target from body weight and fitness goal.

Use this free protein intake calculator to estimate daily protein grams from your body weight and goal. It includes the adult DRI baseline of 0.8 g/kg/day and higher exercise-focused targets commonly used for active adults, muscle gain, and fat-loss phases.

Choose a goal to estimate daily protein from body weight. Higher targets are intended for healthy, active adults.

This calculator provides estimates based on published formulas and methodologies. Results are for educational and informational purposes only and should not be considered medical advice.

Understanding your result

Protein needs are commonly estimated from body weight. A general adult baseline is 0.8 grams per kilogram per day, while active adults and people doing resistance training often use higher targets.

This calculator shows a practical daily protein target in grams, plus estimated protein calories and a simple per-meal split if you divide protein across four meals.

Higher protein targets can be useful during muscle-gain training or calorie deficits, but individual needs vary with health status, training, age, appetite, and professional guidance.

Methodology

The daily minimum preset uses 0.8 g/kg/day, aligned with adult Dietary Reference Intake baseline guidance.

The active, muscle-gain, and fat-loss presets use 1.2, 1.6, and 2.0 g/kg/day respectively. These sit within commonly cited exercise-nutrition ranges for healthy adults.

Protein calories are calculated at 4 kcal per gram. The per-meal value simply divides the daily target by four to give an easy planning reference.

The formula

Daily protein is calculated by multiplying body weight in kilograms by a goal-specific protein factor.

Daily protein (g) = weight (kg) × protein factor
Daily minimum = weight × 0.8
Active = weight × 1.2
Build muscle = weight × 1.6
Fat loss = weight × 2.0
  • Protein calories are estimated as protein grams × 4 kcal/g.
  • Imperial weight inputs are converted to kilograms before calculation.

Frequently asked questions

How much protein do I need per day?

A general adult baseline is about 0.8 grams per kilogram of body weight per day. Active adults often use higher targets, commonly around 1.2–2.0 g/kg/day depending on training and goal.

How much protein do I need to build muscle?

For muscle gain, this calculator uses 1.6 g/kg/day as a practical target. Research reviews commonly place active muscle-building intakes around 1.4–2.0 g/kg/day for many healthy exercising adults.

How much protein do I need for weight loss?

During fat loss, higher protein can help preserve lean mass while calories are reduced. This calculator uses 2.0 g/kg/day for the fat-loss preset, which should be treated as an educational planning target rather than a medical prescription.

Should I use total body weight or goal weight?

For most people, current body weight is a reasonable starting point. People with obesity, medical conditions, kidney disease, pregnancy, or athletic performance goals should get individualized advice from a qualified professional.
